Overhead cable bicep curl

The overhead cable curl hits the bicep in a fully stretched position, which is exactly where the muscle grows fastest. It is also one of the few biceps lifts that does not bother an aching elbow.

Stand between two cable columns, set both pulleys at the highest position. Grab a D-handle in each hand. Stretch the arms out wide so they are roughly horizontal with palms up. Feet hip-width, knees soft.

How to do it

  1. 1

    Set the start position

    Arms out wide and parallel to the floor, palms up. Elbows are bent slightly to keep tension on the bicep. This is the position you return to between every rep.

  2. 2

    Curl toward the temples

    Bend the elbows and pull each hand toward the same-side temple. The upper arms stay in place; only the forearms move.

  3. 3

    Squeeze at the top

    Hold for a half second at peak contraction. The biceps are at their shortest length here.

  4. 4

    Return under control

    Take three seconds to extend the arms back to the start. The eccentric is where the bicep does most of its growing.

Common mistakes

  • Dropping the arms below shoulder height, which kills the stretch and removes most of the benefit.
  • Moving the upper arm forward as you curl, which turns the lift into a regular curl.
  • Locking the elbow fully straight at the bottom, which loads the joint.
  • Using too much weight, which forces the trunk to swing.

Variations

Single-arm overhead cable curl

One side at a time. Useful when only one cable is free or when you want to focus on a weaker side.

Incline dumbbell curl

Lying on an incline bench achieves the same shoulder-extended stretch with free weights. Pick this when both cables are taken.

Standard bicep curl

Dumbbells or a bar, elbows at the sides. Pair it with the overhead version for full bicep development.

FAQ

Why train the bicep stretched? +
Recent research shows the bicep grows faster from work in its lengthened range than from work in its shortened range. The overhead cable curl is the simplest way to load that range. One set replaces about two sets of regular curls for hypertrophy.
How heavy? +
Lighter than your standing curl. Most lifters work between 5 and 10 kilograms per hand. Three sets of 10 to 12 with a slow eccentric is the sweet spot.
Will this hurt my shoulders? +
Only if your shoulders are already cranky overhead. Try a dead arm overhead position before loading the lift. If your shoulder pinches at full arm extension, switch to a high-pulley single-arm version with the arm slightly forward of vertical.
