Farmer carry

The farmer carry trains grip, trunk stability, traps and conditioning at the same time. Carry heavy things, walk in a straight line. It is the most useful lift in the gym that nobody programs.

Setup

Two dumbbells or kettlebells, one in each hand, by the sides. Stand tall: chest up, shoulders pulled back and down, ribcage stacked over the pelvis. Eyes forward, not down. Walk in a straight line for a set distance or time.

How to do it

    Pick up clean

    Hinge at the hips to pick up the weights. Stand up by driving the hips through, not by yanking with the back. This is rep zero.

    Set the posture

    Shoulders pulled down away from the ears, chest up, ribcage stacked over the pelvis. The neck stays neutral, eyes forward.

  3. 3

    Walk in a straight line

    Take normal-length steps. The dumbbells should not swing. Each step is deliberate. Heel first, then ball.

    Set down clean

    At the end of the carry, hinge at the hips and lower the weights to the floor with the back flat. Never drop them.

Common mistakes

  • Letting the shoulders ride up by the ears under the load.
  • Looking down at the floor, which rounds the upper back.
  • Taking short, choppy steps. Walk normally.
  • Swinging the dumbbells, which wastes effort and unsteadies the trunk.
  • Dropping the weights at the end rather than placing them down.

Variations

Suitcase carry

Single dumbbell, one hand. The trunk has to resist tipping toward the loaded side. Brilliant anti-lateral-flexion training.

Overhead carry

Dumbbells held overhead. Demands healthy shoulders and a strong trunk. Save for advanced sessions.

Trap bar carry

If your gym has a trap bar, loading is faster than dumbbells. Same lift, just heavier.

FAQ

How heavy? +
Start with dumbbells equal to roughly a quarter of your bodyweight per hand. A 75 kilo lifter would carry two 18 kilo dumbbells. Progress slowly; carries punish grip first and the grip is usually what gives out.
How long should the carry be? +
Start with 30 to 45 seconds. Build up to 60 seconds before adding weight. After eight weeks, most adults can carry half their bodyweight for 60 seconds in each hand.
Where in the workout should carries go? +
End. Carries are a finisher. They are heavy, demanding and they fry the grip, which means doing them before your main lifts will compromise everything else.
Do farmer carries count as cardio? +
Yes, surprisingly. Heart rate climbs into the high-zone-two range under a heavy carry. Two sets of 60 seconds with a 90 second rest is a better conditioning session than a slow jog of equal time, and the strength carry-over is real.
